    • Build from 0 to 5 km continuous

    Intermediate

    • Can run 5 km continuous and want to build up to 10–12 km

    Advanced

    • Can run 60 min continuously (typically ~10 km)
    • Want to build to a Half Marathon (21.1 km), improve speed for 5/10 km, or 1 km pace for fitness racing (e.g. HYROX)

    • The sheet calculates your target pace range for each set.
    • Beginner: Mostly time + effort based so still works fine if you don't have any pace estimates yet

    • Requires a running watch (e.g., Garmin, Wahoo) or a compatible smartwatch (Apple, Samsung).
    • Sessions download to your device so you can follow prompts while you run.
    • Intermediate & Advanced: Makes following the program simpler so you can just focus on running.
